Hey Coach Rob,
I know you know a lot. What's the best exercise for the lower and mid abs

There really isn't one best one, but several great ones. A classic lower ab exercise is the hanging leg raise, prone jack knifes are very good, reverse crunches making sure to fix your hips and let the trunk move instead of the hips doing the motion really fires up your core, straight knee raises are awesome, lie on a bench and floor, flex your hips to 90 degrees, try and raise your knees straight up in the air as far as you can comfortably move, you may have to hold onto something with your hands to perform this exercise but its very effective, you can add ankle weights to this and the reverse crunch for added intensity too.

keep in mind that improved eating habits and hard core conditioning will ripped your abs up fast.

The ab wheal is great too, if you don't have one, use a swiss ball. Pikes with rings or on the ball as well.
